A good technique is to pull the foreskin back as far as you can before feeling any pain, and then return it. Start again, but this time try to go a little bit further. Repeat as long as you can be bothered. Its usually easier to do this in the bath or the shower as it softens the skin.
You should be careful though to not force your foreskin anywhere. There is a chance that it could get trapped behind the glans, paraphimosis. If this happens you should squeeze your glans and pull the foreskin back into place before swelling makes it impossible and a trip to A&E (or the ER) is required. Not something to worry about, just something to be aware of; if your careful and don't force it anywhere you should be ok.
if your foreskin is tight but now extreamly tight here is a streatching exercise you can try. it is basically the same as kingfreeze's

inorder to streatch your foreskin sit in a tub of very warm water and fill it just enough to cover your genitals add about 3-4 cups of epsome salt (Magnesium Sulfate not Sodium Chloride :table salt) soak in the water for several min and then try to gently pull back your foreskin. this should not be painful. it should feel tight but you should not be in a lot of pain. hold your foreskin as far retracted as you can for about 15-20 seconds. releas it and"rest" then do it agin. repeat the procedure another four or five times. once you are done drain the tub and rinse yourself off so you dont get a white salt residue on your skin. after you rinse off take a small amount of olive oil and rub it into your foreskin. this will help keep it soft and supple.
keep streatching daily for a couple weeks and see if it helps (it should). as for cleaning your penis. you can try to squirt some warm water under your foreskin using a detachable shower head if you have one or just swish some in while you are bathing. after you can retract your foreskin then pull it wack and wash your head (glans) of your penis that way.
just remember to GO SLOW and be paitient this technique takes time. also do not try streatching your foresking with an erect penis. if you start to become erect then just stop and let your erection go away. finally dont get worried that your penis hurts when you touch it. all these years your foreskin has protected your penis and it is extreamly sensitive. once you can retract your foresking and get your penis clean start by simply letting water run over your penis, once that is no longer irritating then gently touch and rubb it. what you are doing is desensitizing your sensitive tissue so that it is not painful.
